How fast can you lose weight safely? A pace guide
A target date is only useful if the pace it implies is realistic. This guide shows how to check yours.
The simple rule
About 7,700 kcal of deficit equals roughly 1 kg of body fat. That is an estimate, and real bodies vary, but it is a useful planning number.
| Weekly loss | Rough daily calorie gap | How it feels |
|---|---|---|
| 0.25 kg | about 275 kcal | Gentle, easy to keep |
| 0.5 kg | about 550 kcal | Steady and realistic for most |
| 0.75 kg | about 825 kcal | A stretch, needs good planning |
| 1 kg or more | 1,100 kcal or more | Usually too fast without medical advice |
Check your own date
Use the weight loss pace calculator. Enter your weight, your goal and your date. It shows the kg per week you need, and whether that is realistic, a stretch or too fast.
Where the gap comes from
- Food does most of it. Small swaps add up: roasted chana, makhana, curd, eggs or fruit instead of fried snacks.
- Protein at each meal helps you keep muscle while the fat goes.
- Steps and training add to the gap, but exercise alone rarely does it.
- Sleep affects hunger. A rested body finds it easier to stick to the plan.
Spot reduction is a myth
No exercise burns fat from one body part. A sharper jawline or a flatter belly comes from losing fat across the whole body. Lifting helps keep and build muscle underneath.
This is general information, not medical advice. If you have a health condition, take medicines, or want to lose more than 0.75 kg a week, talk to a doctor or a registered dietitian first.
